Help with refining my program?

I've been posting a bit in the daily thread recently, but I wanted to make a thread asking for input while I get ready to start working out again. I've been stuck in a plateau for the past year due to a combination of factors (work and school take priority, unstable lifestyle in general). I want to try giving a 531 variant one last shot before I go for the "limited time" program.

I started lifting regularly three and a half years ago, starting with the boring but big program. After I got comfortable and started plateauing a bit, I bought an app and started deliberately following the 5/3/1 standard program every week. I saw great, steady gains, until I started traveling regularly and re-enrolled in school. Mostly taught myself while asking for form advice from friends who've been lifting way longer. Ultimately I'm just a guy who wants to be in good shape, and one day bench four plates. So that's my lifting background. I try to educate myself but it sounds like I'm not the only one who's had some trouble parsing 531 Forever.

My goal is to get in four sessions a week. I want to ignore hypertrophy entirely and dump all my effort into strength training, so I think I want 5's pro, with either BBS or FSL. If I'm reading 5/3/1 forever right, I think that looks like this:

main lift reps
standard warm up weights (I think 35/45/55?) 5 reps each
65% 5 reps
75% 5 reps
85% 5 reps
IF BBS: 45% (I think? I can't find the exact number) 10 sets of 5 reps
IF FSL: 65% 5 sets of 5 reps

So that's what I've got. I've also considered doing the full body workout that has you squatting 3 days a week, because I'm so confident in my squats. But I'm trying not to switch things up too much if I can avoid it.

To make for a program with a single push/pull/legs supplement each training day, these are the assistance workouts I've selected:

Day of cycle: Push: Pull: Legs:
Day 1: Army Press Dips with weighted belt Rowing Machine Leg Press
Day 2: Dead Lift Dumbbell Curl Assisted Chin ups (I used to do bodyweight but I never saw gains - question below) Leg Extension
Day 3: Bench Press Dumbbell Shoulder Press Upright Row (I've never done these and want to try them soon, Jim seems to like them) Leg Curl
Day 4: Squats Dumbbell BenchPress Dumbbell Row Calf Raise

Cardio: Easy Cardio. Usually this is running on a treadmill at 7mph for half an hour. I'd like to increase the speed slowly yet surely but that's not really a focus right now; Just being in decent cardiac shape is good enough for me.

Questions I have for anyone who knows better:

1. One of my biggest struggles is gaining upper body strength. Lower body, including squats, I always consistently show gains in. I really think this is because I ride my bike everywhere for transit, and do a job that has me up walking around at least every now and then, so my legs stay busy. But for my upper body, that bench press/army press might be the only real work out those muscles ever get during an entire cycle. Should I be adding in more upper body workouts on off days? Maybe spending 15 minutes a day at home doing some push up sets or something? I understand all this 5/3/1 stuff is supposed to be for athletes, so they do these workouts and then go out and do yet more workouts, right? I think I need yet more workouts. Nothing strenuous, just enough to keep my muscles busy.

  1. On pull ups, I used to do body weight pull ups but I never seemed to see gains. I could almost do 5 sets of 5, but I'd start to fail on the 4th set, and on the 5th set I'd never get more than 3 reps. I stayed stuck there for months. I tried switching up grips and things, no luck. Was it because the rep count was too low? I've swapped to assisted pull ups and seen some gains, but they've never increased at the same rate my dips have.

  2. I know I've been ignoring the agile 8 in the past, and I want to stop doing that. I'm going to be working these into my daily routine, somehow. That's not really a question so much as an observation for myself.

  3. Is there any way to substitute jumps/throws for anything else? I respect what Jim is saying about their importance but not every gym I go to has access to that sort of thing- the last one I was at had a section for crossfit where the boxes and things were, but that area was typically reserved for classes, and you had to have a more expensive member ship to use them. I might be remembering the details wrong though.

Feel free to ask me anything.

My 5/3/1 3-Day Lifting Only Program for Busy/Lazy Folks

Background

Hey all, I've been running 531 for about 4 years now. I'm a busy Dad (41) with limited time who's been trying to squeeze the most out of the program.

I tried SSL and FSL for the first 2 and halfish years, and made nice progress, but really started to notice a plateau in the last year.

I've got like, 3x 1 hour windows a week I can spend on fitness a week. That's it. We're not getting extra. We've got 180 minutes to exploit, and that's it.

So conditioning is out, extra days are out. Single Leg/Arm shit is out too (takes too long). Full body workout is also a goal, to simply get the most out of my limited time.

So I had those lemons and make lemonade, so I ultimately decided to take a cue from the "Train like a bodybuilder" tip, and decided to aim for more stimulus.

I swapped 1 and 3, added an AMPRAP, and do all my accessory (Push / Pull / Leg) work to failure, as opposed to trying to hit a rep range.

These small tweaks have led to me smashing through my plateau, and I'm probably going to keep down this path to see how much I can squeeze out of it.

Program

*Disclaimer: I use the 5/3/1 Calculator by Alfredo software to program my lifts, and I use the Strong App for 1RM Calculation and workout tracking. *

Classic 5/3/1 rep format. But we're doing 5/1/3, and doing two AMRAP sets.

Barbell Work

  • 1x AMRAP Pullups
  • Barbell Warmups
  • 5 set, Rest 4 minutes. (We want to fucking smash the 1 set amrap)
  • 1 set, AMRAP, followed ASAP by another AMRAP pullup set. Rest 3 minutes.
  • 3 set, AMRAP. Generally, I tend to do double the reps of the 1 set, and maybe 1-3 more depending on the day. Rest 2:30.
  • FSL 3x8 reps. (Or less, if you fail out. 5 is kind of the floor, but if you smashed out a PR on the AMRAPs burning out on these is fine). Rest 2:30 between sets.
  • 1x AMRAP Pullup.

Why the pullups? I just kind of needed extra backwork, and couldn't squeeze it in anywhere else. Spacing out 3 AMRAP sets of them through my barbell work ended up being the trick. You could probably skip them if you want, I'm just including it for clarity of WHAT I DID.

Summary:

5/1/3, FSL 3x8, AMRAP the 1 and 3 sets.

I really believe the second AMRAP is doing a lot of growth work for our bodies here. Because it also makes those FSL sets that much more challenging with the fatigue, and adding to the stimulus.

Accessory Work:

Push / Pull / Legs. I pretty much exclusively use machines for these.

3 sets, to failure, with 75 second rest times.

This is pump time, weak point time, vanity time, whatever. I try to to aim for reps in the 10-20 range, it's what feels the most sustainable with the shorter rest times. Trying to vaguely hit that 50 rep Wendler idea, but focusing more mind/body connection and stimulating the target muscle group. I tend to treat 50 total reps completed as time to move the weight up, and generally be hitting 35-45 total reps on my accessories most of the time.

Core Work if you got time. Also 3 sets to failure, 60 second rest time. It's always the last thing on my workout, and my most frequently skipped. My 60 minute workout window is pretty harsh. I like lying leg raises on a bench for abs, and I do back extensions with a plate for my lower back. (Abs on leg days, Lower Back on upper body days).

I realize it’s the best video but just curious what people’s thoughts are mostly seems like a mobility issue cause I don’t much of a difference with no weight or lighter weight.

I'm not a fan of trap bar, but my hips are, so I'm sticking with it til I can do it without any discomfort.
